How Much Protein Does an Adult Actually Need?

Protein is essential for maintaining muscle, repairing tissues, producing enzymes and supporting many normal functions in the body. However, the amount an adult needs is not the same for everyone.

Body weight is only the starting point. Age, physical activity, training intensity, illness, surgery, appetite, pregnancy and kidney health can all influence an appropriate protein target.

Key point For a generally healthy adult with low or moderate activity, approximately 0.8 grams of protein per kilogram of body weight per day is a useful reference point. Older adults, regularly exercising people and patients recovering from illness or surgery may need more — but the correct amount should be individualized.

This article describes protein needs in adults. Children and adolescents are still growing, and their requirements are calculated differently and change with age. Protein targets for a child or teenager should come from a paediatrician or a paediatric dietitian, not from adult reference values.

How much protein does a healthy adult generally need?

The European Food Safety Authority sets the population reference intake for adults at 0.83 grams of protein per kilogram of body weight per day. This value applies to healthy adults and is designed to meet the needs of nearly all people in the general population.

A simple calculation is:

Body weight in kilograms × 0.83 = grams of protein per day

This calculation is a general reference — not a personalized prescription. It may be less accurate for people with obesity, substantial underweight, fluid retention, severe illness or major changes in body composition.

Is 0.8 grams per kilogram enough for everyone?

No.

The reference intake is intended for healthy adults in the general population. It is not automatically the best target for:

  • older adults at risk of muscle loss
  • people performing regular endurance or resistance exercise
  • competitive athletes
  • patients recovering from surgery, injury or serious illness
  • people with malnutrition or reduced appetite
  • people who are pregnant or breastfeeding
  • patients with chronic kidney disease
  • people receiving certain cancer treatments or other intensive medical care

Protein needs should be interpreted together with total calorie intake. When a person is not consuming enough energy, some dietary protein may be used as an energy source rather than for tissue maintenance and repair.

How do protein needs change with age?

Adults tend to lose muscle mass and strength with age. Reduced appetite, illness, inactivity and difficulty preparing or chewing food can make adequate protein intake harder.

ESPEN guidance states that protein intake in older people should generally be at least 1.0 gram per kilogram per day, adjusted for nutritional status, activity, disease and tolerance. Other expert recommendations commonly use a range of approximately 1.0–1.2 grams per kilogram per day for healthy older adults.

For a healthy 70-kilogram older adult, this may correspond to roughly 70–84 grams of protein per day.

This is not a universal prescription. Older adults with kidney disease, serious illness, swallowing problems or significant weight changes need individualized assessment.

How much protein do active adults need?

People who exercise regularly may require more protein than sedentary adults because training increases protein turnover and the need for muscle repair and adaptation.

The joint position statement from the Academy of Nutrition and Dietetics, Dietitians of Canada and the American College of Sports Medicine gives a general range of approximately 1.2–2.0 grams per kilogram per day for athletes, depending on training type, intensity, energy intake and recovery demands.

This does not mean that everyone who walks, cycles recreationally or visits a gym needs 2 grams per kilogram.

A person doing moderate exercise several times per week may need less than someone completing:

  • high-volume endurance training
  • intensive strength training
  • multiple daily sessions
  • competition preparation
  • training during an energy deficit
  • recovery from a demanding event

More protein also cannot compensate for inadequate calories, insufficient carbohydrates, poor sleep or an unsuitable training programme.

What about pregnancy and breastfeeding?

Protein needs increase during pregnancy and breastfeeding, because the body is supporting the growth of the baby and, later, milk production. The increase is usually modest and rises as pregnancy progresses.

Reference values differ between countries and are normally expressed as an addition to the usual adult requirement rather than as a separate calculation. Because pregnancy also affects energy, iron, iodine, folate and other nutrient needs, protein should not be adjusted in isolation.

Anyone who is pregnant, planning a pregnancy or breastfeeding should discuss their diet with their doctor, midwife or a qualified dietitian rather than relying on general adult figures.

Does recovery increase protein needs?

Recovery from surgery, injury or illness can increase protein needs because the body must repair tissue while trying to preserve muscle.

Clinical nutrition guidelines may use higher targets for certain hospitalized, surgical or medically vulnerable patients. However, there is no single "recovery protein number" that is appropriate for everyone. The required amount depends on the procedure, diagnosis, inflammation, mobility, nutritional status, wound healing, appetite and kidney function.

A patient recovering from a minor procedure will not necessarily need the same intake as someone recovering from major surgery, a serious infection or prolonged hospitalization.

During medical recovery, the protein target should be set together with the treating team or a qualified dietitian.

Should protein be eaten at one meal or throughout the day?

Reaching the total daily amount matters, but distributing protein across several meals may be more practical for muscle maintenance than consuming most of it at dinner.

Sports-nutrition guidance commonly uses protein servings of approximately 20–40 grams, spaced every three to four hours, depending on body size and training goals. The strongest evidence for these specific numbers comes from exercise and sports settings, so they should not be treated as a universal rule for every adult.

A practical pattern might include a protein source at breakfast, a protein-containing lunch, protein at dinner, and an additional snack when needed.

For older adults with poor appetite, several smaller protein-containing meals may be easier than one large meal.

Which foods contain protein?

Protein can come from both animal and plant foods. Common sources include:

  • fish and seafood
  • eggs
  • milk, yogurt and cheese
  • poultry and lean meat
  • beans, lentils and peas
  • soy foods such as tofu and tempeh
  • nuts and seeds
  • whole grains in smaller amounts

WHO recommends eating a varied diet containing nutrient-dense foods, including legumes, nuts, seeds and lean animal-source foods.

Protein quality is influenced by digestibility and the amount and balance of essential amino acids. Animal foods often provide all essential amino acids in readily digestible forms, but a well-planned plant-based diet can also meet protein and amino-acid needs through adequate total intake and dietary variety.

Are protein powders necessary?

Most adults can meet their protein needs through ordinary food.

Protein powder may be convenient when appetite is poor, meals are repeatedly missed, protein needs are increased, food preparation is difficult, a person trains frequently, or a clinician recommends nutritional supplementation.

A supplement is not automatically healthier than food. Products may contain added sugar, sweeteners, stimulants or other ingredients.

People with kidney disease, liver disease, complex medical conditions, multiple medications, or who are pregnant or breastfeeding should discuss supplements with a qualified professional.

Can a person eat too much protein?

More is not always better.

Very high protein intake may add unnecessary calories, reduce dietary variety or displace fibre-rich foods such as vegetables, fruit, legumes and whole grains.

People with chronic kidney disease require particular caution. KDIGO's 2024 guideline suggests maintaining protein intake at approximately 0.8 grams per kilogram per day for adults with CKD stages G3–G5 and advises avoiding high intake above 1.3 grams per kilogram per day in people at risk of disease progression.

This restriction should not be applied automatically to healthy adults, and people receiving dialysis may have different requirements. Kidney-related protein targets should be set by the medical team.

A note on tracking numbers

For most people, protein is best understood as a general direction — eat enough, spread it through the day, keep the diet varied — rather than a figure to be measured at every meal.

If counting grams, weighing food or thinking about intake begins to feel stressful, controlling or difficult to stop, that is worth taking seriously. Anyone with a history of disordered eating, or who finds that numbers and food rules affect their wellbeing, should approach these targets with a doctor or a qualified dietitian rather than following them alone.

How can you estimate your own needs?

Start by asking four questions:

  • What is my current body weight?
  • How physically active am I?
  • Am I older or at risk of muscle loss?
  • Do I have an illness, recent surgery, pregnancy, poor appetite or kidney disease?

For a healthy adult with ordinary activity, the EFSA reference of approximately 0.83 grams per kilogram is a reasonable starting point.

Higher targets may be considered for ageing, regular training or recovery, but these should be matched to the individual rather than copied from an influencer, supplement label or fitness video.

Frequently asked questions

Is 100 grams of protein a day too much? It depends on body weight, health and activity. For a 100-kilogram adult, 100 grams equals 1 gram per kilogram. For a 50-kilogram adult, it equals 2 grams per kilogram. The same number can therefore represent very different intakes.

Do I need more protein after age 50? Age alone does not create one fixed requirement, but adults may become more vulnerable to muscle loss as they get older. Many clinical recommendations use at least 1.0 gram per kilogram per day for older adults, adjusted individually.

Do I need protein immediately after exercise? Protein after exercise can support recovery, but the exact minute is less important than adequate daily intake and regular meals. A balanced meal within the wider recovery period is usually practical for recreational exercisers.

Is plant protein enough? It can be. A varied diet that includes legumes, soy foods, nuts, seeds and grains can meet protein needs. Total intake, food variety and overall diet quality matter.

Is protein powder better than food? No. Powder is primarily a convenient source of protein. Whole foods also provide vitamins, minerals, fats, carbohydrates and other nutrients.

Should I increase protein after surgery? Possibly, but the amount depends on the operation, wound healing, appetite, body weight, kidney function and overall medical condition. Follow the instructions of the surgical and nutrition team.

Do these figures apply to children? No. Children and adolescents have different requirements that change with growth and age. Ask a paediatrician or paediatric dietitian.
